Plant milk nutrition: a practical guide to reading the numbers

Read the nutrition panel on the back, not the front. The front sells a mood. The panel prints exact numbers, and those numbers tell you what you actually drink.

What plant milk nutrition describes
A nutrition panel translates a recipe into grams. Every number traces back to a decision: how much nut went into the water, and whether the maker added oil, sugar, salt, gums, or vitamins. Water leads almost every ingredient list in this category. The interesting part sits in the line behind it.
Check serving size before any other number. Brands choose their own serving size, and they do not choose the same one. A 200 ml reading next to a 250 ml reading makes the smaller bottle look leaner than it is. Convert both to 100 ml or per cup before you compare anything.
The ingredient list sits below the serving size, ordered by weight. The entry behind water names what you bought. Water followed by sugar and a light dusting of almond makes a different drink than water followed by cashews.
Many makers also stir calcium, B12, or other vitamins into the drink after processing. That lifts the panel numbers without touching the ingredient base. Fortified milks fill real gaps, especially calcium and B12. Still, two identical-looking panels can come from different recipes.
Why these numbers deserve attention
You drink milk often, or you plan to. One glass each morning is thirty servings a month and over three hundred a year. Five extra grams of sugar per glass becomes almost two kilograms of sugar a year.
Roughly two-thirds of adults worldwide cannot digest lactose properly. In East Asian populations the rate runs between 70 and 100 percent, according to research summarized by MedlinePlus. For many people here, a daily dairy habit means real discomfort. Plant milk is a staple choice, not a trend.
Plant milk does not match dairy nutrient for nutrient. Dairy carries more naturally occurring protein and calcium. Unsweetened plant milks run lower in calories and sugar. Healthline, GoodRx, and a review published through PMC frame the category that way, and the panel shows whether your bottle covered the gap.
Processing shifts the numbers as much as the recipe does. Much of the category is UHT treated at 138 to 149 C, so cartons survive months on dry shelves. That heat breaks down heat-sensitive vitamins. Research in the Journal of Dairy Science measured about 32% loss of vitamin C, 18% of B12, and 12% of folic acid at treatment, with more lost during storage at room temperature.
Fresh pasteurization runs gentler. A refrigerated bottle with a short date keeps more of what its ingredients carried in.
How to read the panel, number by number
Serving size first
Find the serving line before you read anything else. Labels in Indonesia usually print a per-serving column beside a per-100-gram column. Some print only the serving column, so divide it out yourself. Sixty kilocalories reads differently when the serving is a splash than when it is a full glass.
Normalize every product to 100 ml or per cup. After that step, comparisons get clean.
Calories: what a glass costs
Calories measure energy and nothing else. Many sweetened and barista editions clear 100 kcal per serving. Unsweetened nut milks sit far below. Neither end is wrong.
Lean bottles help when milk enters coffee, oats, and smoothies, because those pours stack. Match the calorie load to the job. A splash in a long black earns different latitude than two tall glasses with breakfast.
Fat and saturated fat
Total fat in a nut base comes from the nut itself. Most of it lands in the unsaturated range. The row to watch is saturated fat, since public health guidance worldwide asks you to keep it moderate across your day.
Nut and coconut bases contribute saturated fat. Oat and rice bases contribute little. Read the grams and set them against the rest of your meals.
Sodium
Salt balances flavor in nearly every packaged food, plant milk included. The sodium row records it in milligrams. Scale the figure to your actual pour, because a bowl of cereal draws more than a splash in coffee.
There is no universal cutoff. Learn what your weekly staples contribute, then arrange the rest of the day around that.
Carbohydrate and the sugar line
Sugar is the fastest trust test on the panel. Unsweetened plant milks sit near zero, or at a couple of grams contributed by the base. Sweetened versions climb, and flavored editions climb fastest.

Coconut sugar carries a lower glycemic index than white sugar. Your body still processes it as sugar. Trust the gram count over the name on the bag.
Protein
Most nut milks offer a gram or two of protein per serving. Straining leaves little of the nut behind. Dairy delivers far more complete protein per glass.
Soy, pea, and blended bases score higher on the same row. Read the row and plan around it. When the bottle gives you 2 g, collect the rest from food that carries more.
The fine print: fortification and freshness
Fortification adds synthetic nutrients after processing. It fills real gaps when plant milk replaces dairy and your diet lacks calcium or B12 elsewhere. It adds less when your plate already covers them.
Freshness is the second detail. A refrigerated pasteurized bottle takes a gentler path than an ambient carton treated at UHT temperatures. The Journal of Dairy Science figures above show the difference. A few weeks of chiller life points to fresh pasteurization, while months at room temperature point to heat that cost the drink vitamins.
The panel in practice
Numbers settle arguments. Here is a full read, run on our own bottle. Worry Nut cashew mylk, tested by the Prodia lab, lists per 200 ml serving: 80 kcal, 6 g total fat with 4 g saturated, 150 mg sodium, 5 g carbohydrate of which 2 g sugar, and 2 g protein.
That panel sits lean against mainstream sweetened options that clear 100 kcal. The fat reflects real cashews rather than added refined oils. Sugar holds to single digits even with coconut sugar doing the sweetening. Protein is low, so eat a proper breakfast.

Pitfalls that catch careful shoppers
The front of the pack follows looser rules than the back. Words like natural and plant-based describe marketing positions, and regulation lets brands stretch them across the category. The panel and the ingredient list are written to a standard. Spend your attention there.
Serving size games come next. Two honest panels mislead the moment you compare 200 ml against 250 ml directly. The mismatch flatters whichever brand chose the smaller glass. Convert first, compare second.
Sweetener halos come third. A low glycemic index story does not cancel grams of sugar, whatever the source. Judge the sugar row, then let the ingredient list add color.
Uniformity assumptions come fourth. Two oat milks can share a shelf and deserve opposite verdicts. The same holds for almond, soy, or cashew. The category name tells you little about any individual bottle.
Storage neglect rounds out the list. Shoppers compare panels and ignore processing, then wonder why a carton dated for months tastes different from a bottle dated for weeks. The date stamp and the storage instruction compress the processing story into two lines. Include both in your comparison.

Is the fat in nut milk a problem?
Usually no. Fat from whole nuts arrives inside the nut’s own package, and most of it sits in the unsaturated range. The saturated fat row is the number public health bodies ask people to keep moderate. Where it lands in your day depends on everything else you eat.

Why does protein vary so much between bottles?

Does coconut sugar keep blood sugar steady?
No. Coconut sugar measures a lower glycemic index than white sugar, and it still counts as added sugar in your totals. Dose dominates source: 2 g behaves differently from 20 g regardless of the plant it came from. Glucose responses vary from person to person, so ask a professional about anything specific to your body.
Does pasteurization ruin the nutrients?
Some of them, and the amount of heat decides how much. UHT processing at 138 to 149 C costs roughly a third of vitamin C, along with meaningful shares of B12 and folate, according to the Journal of Dairy Science work cited above. More is lost during storage afterward.
Fresh pasteurization spends far less heat, so it preserves more of the original profile at the price of a shorter fridge life. Weeks of freshness versus months of endurance is the trade.
